01 — READ FIRST

How this works

Running is 10% legs and 90% logic. This plan follows the Interval Evolution method: you always alternate running and walking, and every week the running stretches a little longer while the walking shrinks. Eight weeks from now the ratio has flipped — and you'll run 5K without noticing the exact moment it happened.

Train three days a week, on non-consecutive days. Walk, stretch or rest on the days between. Every session starts with a 5-minute warm-up walk and ends with a 5-minute cool-down walk. That's the whole system.

02 — GOLDEN RULES

Run easy, finish strong

  • 01The talk test: if you can't speak a full sentence while running, you're going too fast. Slow down to speed up.
  • 02Three sessions a week is the full plan. Rest days aren't skipped training — they're when your body adapts.
  • 03Repeat any week that feels brutal instead of pushing ahead. The plan has no deadline.
  • 04Pain is a stop sign. Soreness fades; sharp pain doesn't. If it lingers, rest and get it checked.

03 — EVERY SESSION

Warm-up & cool-down

Warm-up — 5 minutes before every session

  • Minutes 1–2: walk at an easy pace and let your breathing settle.
  • Minutes 3–4: brisk walking — like you're late for a bus, not running for one.
  • Minute 5: 10 ankle circles per foot and 10 gentle leg swings per leg.

Cool-down — 5 minutes after every session

  • Minutes 1–3: slow walking with deep, steady breaths.
  • Minutes 4–5: four gentle stretches — calf, quad, hamstring, hip — 20 seconds each.

What you need: running shoes, a water bottle, and a watch or phone timer. Nothing else.

05 — STAY ON TRACK

The habit tracker

A printable tick-grid: eight rows, one per week, three checkboxes per row. Plus a "write down why you started" box — the thing you reread in Week 4.

06 — THE FINISH LINE

You did it.

Week 8, session 3: you run 30 minutes without stopping. That's your first 5K — or very close to it. Celebrate it properly, then choose what's next: a local 5K race, a longer route, or doing it all again faster.
